The MAF Method for Triathletes: Low Heart Rate Training Explained

The MAF Method — short for Maximum Aerobic Function — is a low heart rate training approach developed by Dr Phil Maffetone, built on the idea that most endurance athletes train too hard, too often, and end up capping their aerobic development rather than improving it. It has a loyal following among triathletes precisely because it applies cleanly across all three disciplines, and because the underlying formula is simple enough to use without a coach or a lab test.

The 180-Minus-Age Formula

The core of the method is a simple calculation: subtract your age from 180 to get your MAF heart rate ceiling, then adjust it based on your training history and health using these modifiers:

  • Subtract an additional 10 if you’re recovering from a major illness, are on regular medication, or are just returning to training after a long break.
  • Subtract an additional 5 if you’ve been training inconsistently, get more than two colds or bouts of flu a year, or have any of several other minor health flags.
  • Use the straight 180-minus-age number if you’ve been training consistently for up to two years without issues.
  • Add 5 if you’ve trained consistently for more than two years without injury or illness and have been improving.

Whatever number you land on becomes your upper heart rate limit for aerobic base training — the ceiling you don’t exceed, not a target to sit right up against.

Why Train This Slowly?

The theory behind low heart rate training is that sustained effort below your aerobic threshold builds mitochondrial density, capillary networks and fat-burning efficiency — the physiological base that higher-intensity work is eventually built on top of. Training above that threshold too often, the argument goes, biases your body towards glycolytic (sugar-burning, higher-lactate) energy pathways at the expense of aerobic development, capping your long-term endurance ceiling even as short-term fitness feels like it’s improving.

The MAF Test

The standard way to track progress is the MAF Test: a set course or protocol (commonly a track or measured loop) run, ridden or swum at exactly your MAF heart rate, recording pace at that fixed effort. Repeated every few weeks under similar conditions, a faster pace at the same heart rate is the clearest sign your aerobic base is improving — even if your heart rate cap hasn’t changed and the sessions still feel easy.

Applying It Across Three Disciplines

  • Running — Usually the discipline where MAF pace feels most humbling at first; many runners find their MAF pace uncomfortably slow, sometimes involving walk breaks in the early weeks. This is normal and expected to improve.
  • Cycling — Easier to hold precisely, since a heart rate monitor and bike computer make it simple to stay under the ceiling on flat terrain; hills are the main challenge, since heart rate lags effort on climbs.
  • Swimming — The hardest discipline to apply strict heart rate control to, since heart rate response in water is slower and less linear than on land — many triathletes use perceived effort as a proxy in the pool instead of a strict number.

Common Pitfalls

  • Training in the “grey zone” — The most common mistake is drifting a few beats over the ceiling on every session because true MAF pace feels frustratingly slow. The benefit of the method depends on genuinely staying under the number, not close to it.
  • Expecting fast results — Aerobic base adaptations happen over months, not weeks. Athletes who abandon the approach after two or three weeks because pace hasn’t improved are stopping before the adaptation has had time to show up.
  • Ignoring heat and terrain — Heart rate runs higher for the same effort in heat, humidity or on hills. Comparing MAF test results across very different conditions gives a misleading picture of progress.

MAF training isn’t a complete training plan on its own — most triathletes layer some threshold and interval work back in once a solid aerobic base is established — but as a structured way to build that base without guesswork, the formula’s simplicity is exactly why it’s stuck around for decades.
