Aerobic Decoupling Test: 90-Minute Steady Ride
Session Overview
This session tests aerobic decoupling — how much your heart rate drifts upward relative to your power output over a long steady ride. A big split between the first and second half signals your aerobic base needs more work; a small split means your endurance engine is holding up well under sustained load. Best done outdoors on flat-to-rolling terrain for the cleanest data, though it works on a turbo too if you keep resistance and cadence consistent.
What You’ll Need
- Power meter or reliable speed/cadence data (power gives more precise decoupling numbers than pace alone)
- Heart rate monitor — a chest strap is more reliable than an optical wrist sensor for this specific test
- A flat-to-rolling route or a turbo trainer with consistent resistance
- A bike computer or app that lets you split the ride into two even halves afterwards (Training Peaks, Golden Cheetah, or similar)
Warm-Up (10 minutes)
Easy spin building gradually from zone 1 into the bottom of zone 2, with two or three short 20-second builds to open the legs up. You want to start the main set already settled into an aerobic rhythm, not still warming up.
Main Set
70 minutes at a genuinely steady, sustainable zone 2 effort — the single hardest part of this session is resisting the urge to push harder than true aerobic pace. Hold power (or pace) as close to identical as you can across the full 70 minutes; the test only works if effort is consistent, since you’re isolating heart rate drift, not power drift.
- Minutes 0-35: settle into target zone 2 power/pace and hold it
- Minutes 35-70: hold the exact same power/pace — this is the half you’re comparing against the first
- After the ride: compare average heart rate in the first half against the second half at matched power
Cool-Down (10 minutes)
Easy spin back down to zone 1, letting heart rate settle before you finish. Rehydrate promptly — heat and dehydration will inflate your decoupling number and muddy the result, so note the conditions when you review your data.
Coaching Notes
- A decoupling figure under 5% (heart rate rising less than 5% relative to power between the two halves) generally indicates a solid aerobic base for that duration; above 10% suggests the aerobic base needs more volume before adding intensity
- Run this test roughly monthly through a base-building block to track trend, not as a one-off — a single reading is affected too much by heat, hydration, sleep and stress to mean much in isolation
- Keep cadence and terrain as consistent as possible between test sessions so you’re comparing like with like over time
- If you don’t have a power meter, pace-based decoupling on a flat, wind-sheltered route works as a rougher proxy — just accept more noise in the number
