Backstroke Recovery Swim Session
Session Overview
This gentle pool recovery session uses backstroke to actively flush tired muscles, mobilise the shoulders, and keep your body moving without adding fatigue. It is perfect for the day after a hard run or bike session, and works well for all ability levels who need a light active recovery day.
What You’ll Need
- Pool access (25m or 50m)
- Goggles
- Swim cap (optional)
- Pull buoy (optional, for easy float sets)
Warm-Up (5 minutes)
Ease in with 4 x 25m of any stroke at a very easy effort, resting 20 seconds between each length. Focus on long, smooth strokes and relaxed breathing. RPE: 3/10.
Main Set
Keep the entire main set easy — this is recovery, not training. Effort should feel like a gentle walk. Rest as needed between sets.
- 4 x 50m backstroke, 20 seconds rest — focus on hip rotation and a relaxed arm recovery over the head
- 4 x 25m backstroke kick only, 15 seconds rest — flutter kick gently, arms at your sides or extended overhead
- 4 x 50m alternating backstroke and freestyle, 20 seconds rest — one length backstroke, one length easy front crawl
- 100m easy backstroke continuous — at your own pace, no rush
Cool-Down (5 minutes)
Float on your back for 1-2 minutes, letting the water support your weight. Then complete 2 x 25m at an effortless freestyle pace. Step out of the pool and spend 5 minutes stretching your shoulders, hips and calves poolside.
Coaching Notes
- The goal is movement, not training stimulus — keep your heart rate below Zone 2 throughout
- Backstroke opens up the chest and front of the shoulder, counteracting the hunched position of cycling
- If you are not comfortable on your back, substitute with an easy breaststroke or front crawl at the same gentle effort
- Total distance is approximately 900m — perfect for active recovery without adding load
