Summer Chicken Panzanella Recovery Salad for Athletes
Why This Recipe Works
Panzanella is a classic Tuscan bread salad — bright, acidic and satisfying. This triathlon adaptation adds grilled chicken for recovery protein and replaces the traditional stale bread with lightly toasted sourdough croutons for a faster-digesting carbohydrate hit. The olive oil dressing provides anti-inflammatory monounsaturated fats, while cherry tomatoes and cucumber deliver natural electrolytes. Ready in 20 minutes post-session.
Ingredients (serves 2)
- 2 chicken breasts (approx 150g each)
- 200g cherry tomatoes, halved
- 1 cucumber, roughly chopped
- ½ red onion, finely sliced
- 150g sourdough bread, torn into chunks
- Handful of fresh basil leaves
- 3 tbsp extra-virgin olive oil
- 2 tbsp red wine vinegar
- 1 tsp Dijon mustard
- Salt and black pepper
- Optional: 30g parmesan shavings
Instructions
- Season chicken with salt, pepper and a drizzle of olive oil. Grill or griddle pan on high heat, 5-6 min each side until cooked through. Rest 5 minutes, then slice.
- Toast sourdough chunks in the same pan (or oven at 200°C for 8 min) until golden and crunchy.
- Whisk together olive oil, red wine vinegar and Dijon mustard to make the dressing.
- Combine tomatoes, cucumber, red onion and warm croutons in a large bowl. Pour over dressing and toss well — the croutons should absorb some of the juices.
- Add sliced chicken and basil. Toss gently. Top with parmesan if using.
- Serve immediately while croutons retain some crunch.
Nutrition Notes
Per serving (without parmesan): approximately 520 calories, 45g protein, 38g carbohydrates, 18g fat. The protein-to-carbohydrate ratio is well-suited to recovery within the 30-60 minute post-training window. The vinegar-based dressing keeps the glycaemic load moderate while the sourdough croutons provide a fast carbohydrate top-up to begin glycogen resynthesis.
For morning sessions followed by an afternoon workout, increase carbohydrates by adding an extra 100g of croutons or serving with a side of roasted sweet potato.
