4x200m Descending Race Pace Swim Session

Session Overview

This 45-minute pool session uses four descending 200m efforts to sharpen your race-pace swimming. By progressively increasing intensity through each rep, you’ll build lactate tolerance and teach your body to finish strong under fatigue — essential for triathlon swim exits.

What You’ll Need

  • Access to a 25m or 50m pool
  • Pace clock or waterproof watch
  • Pull buoy (optional, for technique focus)

Warm-Up (10 minutes)

Swim 400m easy at Zone 2 effort, alternating 100m freestyle with 50m choice stroke. Include 4 x 25m build swims at the end — start at 70% effort and finish each length at 85%. Take 15 seconds rest between build swims.

Main Set

The main set is 4 x 200m with a 45-second rest interval between each. Each rep should be faster than the last — aim to drop 3–5 seconds per 200m as you progress through the set. Rep 4 should be at or slightly faster than race pace.

  • Rep 1: CSS pace (comfortable threshold effort, RPE 7/10)
  • Rep 2: CSS pace minus 3 seconds per 100m (RPE 8/10)
  • Rep 3: Race pace — push to hold strong form (RPE 8.5/10)
  • Rep 4: Race pace minus 2–3 seconds — maximum controlled effort (RPE 9/10)

Cool-Down (5 minutes)

Swim 200m easy backstroke or mixed stroke, focusing on long, relaxed strokes. Shake out your shoulders and take three slow, deep breaths at the end of each length to lower your heart rate.

Coaching Notes

  • Focus on maintaining a high elbow catch throughout — fatigue will encourage dropped elbows in reps 3 and 4
  • Don’t start Rep 1 too fast; the session only works if you have room to descend
  • To make it easier, extend rest to 60 seconds and aim for even-paced reps rather than a strict descend
  • Target heart rate: Zone 3–4 across the main set
