How to Train Your Gut for Ironman Nutrition: Preventing Race-Day GI Distress

Why GI Distress Happens on Long-Course Race Day

During sustained hard effort, blood flow shifts away from your gut and toward the muscles doing the work — especially at the bike-to-run transition, when your gut is already under stress and now has to keep digesting while your legs take over. Many modern Ironman fuelling plans target 90–120g of carbohydrate an hour, and if your gut hasn’t been trained to absorb carbs at that rate, it simply can’t keep up. Dehydration and heat make it worse, and race-morning adrenaline slows gastric emptying before you’ve even started.

The Principle: Train the Gut Like Any Other Muscle

Gut tolerance to carbohydrate intake is trainable. Research on multiple-transportable-carb mixes — glucose and fructose combined, which use separate absorption pathways in the gut — shows that repeated exposure genuinely increases how much carbohydrate the gut can absorb per hour. In practice, that means the athlete who’s rehearsed race-day fuelling for months will tolerate a far higher intake rate than one attempting the same rate cold on race morning.

How to Build Gut Tolerance in Training

  • Practise your actual race-day products — the same gels, drink mix and chews you’ll use on the day — on long rides and runs. Never introduce anything new on race day.
  • Progressively increase your carb intake rate on long sessions, working toward your target race intake (commonly 60–90g/hour, and up to 100g+/hour for well-trained guts using dual-source carb products).

  • Practise in race-realistic heat and humidity where you can, not just on cool early-morning sessions — gut tolerance drops in the heat, and you want to know that in training, not on race day.

Race-Week and Race-Morning Habits That Help

  • Don’t experiment with a new breakfast on race morning — eat exactly what you’ve tested in training.
  • Sip rather than gulp on the bike, especially over rough road sections, to avoid swallowing air along with your drink.
  • Watch sodium alongside carbs — under-fuelling sodium on a hot day contributes to nausea just as much as overloading on carbohydrate.

What to Do If Symptoms Start Mid-Race

If nausea or bloating sets in, easing off effort briefly often lets your gut catch up — a short spell at a slightly lower intensity beats grinding through at full effort. Switching to plain water for one aid station, or favouring easily-digested options like flat cola or banana over another gel, can help reset things. Don’t stop fuelling completely: running out of energy is usually worse than mild nausea, so aim to reduce and simplify rather than cut off entirely.
